Years ago, when I was still working in the clinic in Sofia, I spent most of my week with children who had cerebral palsy. Gait was the puzzle. A boy of eight would come in with his heel locked out ahead of his hip, his knee bracing into every contact, his body braking against itself with every step. My job was to give his nervous system a different pattern to reach for. Cues, mirrors, a metronome, hands on his pelvis, hundreds of quiet repetitions. Slowly, the pattern changed.
I left clinical practice years ago, but I still teach callanetics and I still coach runners informally, and I can tell you that adult overstriders and those children were doing the same thing biomechanically. The heel lands too far in front, the leg turns into a rigid pole, and the knee eats the deceleration force ten thousand times a run. Then the runner tells me their knee hurts and they cannot figure out why.
The good news is that the same cueing principles fix it. And the better news is that while your form is being rewritten, your joints do not have to suffer through every session unprotected.
What Overstriding Actually Is (And Why Your Knee Pays For It)
Overstriding is not just "a big step." Technically it is a foot strike that lands significantly ahead of your body's centre of mass. The signature: your heel touches the ground while your shin angles forward, your knee is nearly straight, and your hip is well behind the contact point.
That geometry does three ugly things to the knee.
It creates a braking force. Every time your foot lands ahead of your hip, you are essentially applying the brakes. Ground reaction force pushes back into your leg instead of gently accepting your body weight. Your quadriceps have to fire hard to stop the knee from collapsing, and the patella gets crushed against the femur with more force than it should ever have to absorb.
It removes the shock absorbers. A knee that lands nearly straight cannot bend to dissipate impact. Instead of your muscles, tendons, and joint capsules sharing the load in a smooth arc, the load spikes through cartilage, meniscus, and bone. This is a huge contributor to patellofemoral pain syndrome (runner's knee), which I have written about in detail in my patellofemoral pain syndrome exercises piece.
It shifts work to the wrong tissues. Overstriders tend to be quad-dominant and glute-quiet. The knee ends up doing what the hips should be doing. Add fatigue, hills, and a few years of mileage, and you have the classic chronic knee ache that never quite goes away.

The Three Signs You're Overstriding
You do not need a lab. You need honesty and, ideally, a friend with a phone.
Cadence is not everything, but it is the single most useful lever most runners have. Elite distance runners tend to sit around 180 steps per minute. Recreational runners often clock 150 to 160. That gap is where knees go to die.
The Three Fixes That Actually Work
I have used variations of these with runners for years, and the same cues I used with children who were relearning to walk translate almost directly.
Fix 1: Bump Your Cadence by 5-10%
Do not try to hit 180 overnight. If you currently run at 160, aim for 168 to 172. That's it. Higher cadence forces a shorter step, which naturally pulls your foot strike closer to your body.
Use a metronome app. Set it to your target. Run the first ten minutes of every easy run in sync with the beat. Your legs will hate it for about three sessions, then it starts to click.
Fix 2: Land Under Your Hip
The cue I like best is "step down, not out." Imagine you are running on a treadmill that is scrolling under you, and your job is just to place your foot on the belt as it passes beneath your hip. Not reach. Not stretch. Place.
For callanetics students I coach into running, I tell them to think about the pelvis moving forward first and the leg following. That is exactly what I used to cue with the kids, hand on the front of the hip, gentle forward pressure, foot placement follows.
Fix 3: Lean From the Ankles, Not the Waist
A slight forward lean puts your centre of mass ahead of your foot strike, which mechanically makes overstriding impossible. But it has to come from the ankles, as if you were falling forward from a standing position. Bending at the waist creates lower back pain, especially if you already have a cranky lumbar spine (in which case, look at my notes on SI joint corrective work).
The 3-Week Drill Progression
This is not a plan to add on top of your training. It replaces your easy runs for three weeks.
Week 1 -- Awareness. Every easy run: 5 minutes of running at your target cadence with a metronome, 5 minutes normal, repeat. Two form-focused strides after each easy run: 20 seconds of short, quick, quiet steps on flat ground. Keep total volume 20% lower than usual. Your body is learning, not building.
Week 2 -- Integration. Full easy runs at target cadence. Add one "hip drop" drill twice a week: stand on one leg, let the opposite hip drop slightly, then squeeze the standing glute to level the pelvis. Ten each side. This is not a running drill, it is a running-support drill, and it teaches the glute to hold the pelvis square so the knee does not have to.
Week 3 -- Load. Return your easy volume to normal at the new cadence. Add one short tempo session (15-20 minutes at moderate effort) at your new cadence. Film yourself again at the end of the week. Compare side by side with your Week 1 video. If the heel is under the knee and the knee under the hip, you have done the work.

For the calves, and this is the part runners underestimate, retraining cadence means your calves are working differently. Practical Implementation: How to Actually Roll This Out
Here is how I would set up your next month if you came to me in person.
Before you start: film yourself running. Count your current cadence. Write down which knee hurts, when it hurts, and what movements trigger it. You need a baseline, or you will not know if this worked.
Gear on day one: knee support (brace or sleeve), compression socks for the calves, insoles in your daily shoes. Not fancy, just consistent.
Training rhythm: three easy runs and one drill session per week for three weeks. No hard hills. No long tempo. No racing. This is a form block, not a fitness block. Your fitness will hold; the panic that you are "losing something" is not real over three weeks.
Strength work twice a week: single-leg glute bridges (12 each side), step-downs from a low box (10 each side), and calf raises off a step (15 doubles, then 8 singles each side). Recovery: short walks in comfortable shoes on the days after your drill sessions. Not driving your body harder in the recovery windows is what allows the new pattern to become the default.

What Happens After Three Weeks
If you have been honest with the process, at the end of three weeks you will notice a few things. Your knees will not shout at you at the bottom of stairs. Your calves will feel more springy and less braced. Your easy pace will feel slightly faster at the same heart rate, because you are no longer applying the brakes fifteen thousand times per hour.
The braces and socks are not there forever. They are there for the window where the tissue is under new demand and you cannot afford a setback. Once the pattern is grooved and the knee is calm, most runners drop the brace on easy days and keep it in the bag for long runs or races. Form is not a fixed thing you are born with. I saw children rewire their gait through patience and cueing. Adults with far less neurological catching-up to do can absolutely change how they run.
