If your social feed looks anything like mine this year, you've seen it: barefoot shoes are everywhere in 2025. Wide toe boxes at the school pickup, zero-drop soles at the gym, podiatrists and influencers arguing about arches in the comments. And every week someone in my callanetics class asks me the same question: "I have flat feet — can I actually wear these, or will I wreck myself?"
I love that people are asking, because the honest answer is more interesting than either camp wants to admit. So here it is — the physio's version, without the hype and without the fear.

First, Let's Retire the Idea That Flat Feet Are Broken
A flat foot is a foot shape, not a diagnosis. Plenty of people with low or absent arches run, hike, and live pain-free their entire lives. What matters clinically is not what your arch looks like standing still — it's what your foot does under load.
There are two very different kinds of "flat":
- Flexible flat feet. You have an arch when sitting or on tiptoes, and it flattens under body weight. This is by far the most common type, and these feet usually respond beautifully to strengthening.
- Rigid flat feet. No arch appears even on tiptoes or off-loading. This is structural — often bony — and it changes the conversation considerably.
Quick self-test: stand up, rise onto your toes, and look at your inner ankle in a mirror (or ask someone). If an arch appears and your heel swings slightly inward, you're flexible. If nothing changes, you're likely rigid — and I'd want you assessed by a professional before you experiment with minimalist shoes at all.
The 2025 barefoot conversation mostly applies to the first group. And for that group, the research direction is genuinely encouraging: feet that are asked to work tend to get stronger. Intrinsic foot muscles respond to training just like glutes or calves do. A flexible flat foot inside a rigid, over-supported shoe for twenty years has essentially been in a cast. A flexible flat foot that's gradually loaded can develop a functional arch — not always a visible one, but a working one.
Arch Support vs Barefoot: It's Not a Religion
Here's where I'll annoy both camps. The "arch support forever" people and the "throw away your insoles" people are answering different questions.
Arch support is a tool for managing symptoms and load. If your posterior tibialis is screaming, your plantar fascia is inflamed, or you're on your feet twelve hours a day on concrete, support reduces the demand on tissues that can't currently meet it. That's valuable. Barefoot shoes are a tool for building capacity. Wide toe box, thin flexible sole, zero drop — the shoe stops doing the work so your foot has to. That's also valuable, if the foot is ready for the job.
The mistake I see constantly in 2025 is people treating these as opposites and jumping from maximum support to zero support in a weekend because a video told them to. That's like going from a knee brace straight to box jumps. The tool didn't fail you — the sequencing did.
For many of my flat-footed runners and students, the honest answer is both: supportive footwear or insoles for long work days and high-volume weeks, minimalist shoes for short walks and strength work, with the ratio shifting gradually as the foot gets stronger.
Who Barefoot Shoes Work For (and Who Should Wait)
Good candidates:
- Flexible flat feet with no current pain
- People who can do 20+ single-leg calf raises per side without cramping or arch collapse
- Anyone willing to transition over months, not days
- People starting with walking, standing, and daily wear — not running
Wait, and strengthen first:
- Active plantar fasciitis, posterior tibial tendon pain, or shin splints — calm the tissue first (my fascia release morning routine is where I'd start)
- Fewer than 15 single-leg calf raises per side
- Recent stress fracture or bone stress injury in the foot or shin
Talk to a professional before trying:
- Rigid flat feet
- Diabetes with any loss of foot sensation
- Significant bunion surgery, fusion, or hypermobility conditions

Earn the Transition: Three Exercises Before You Buy Anything
I tell my callanetics students the same thing every autumn: the shoe doesn't build the arch. The work builds the arch. The shoe just stops interfering.
Spend two to four weeks on these first:
1. The Short Foot Exercise
Sit with your foot flat on the floor. Without curling your toes, try to slide the base of your big toe back toward your heel — you're shortening the foot and gently doming the arch. Hold 5 seconds, relax. Ten reps, three times a day. It feels impossible at first. That's normal; you're waking up muscles that have been unemployed for years. Progress to standing, then single-leg standing.
2. Toe Yoga
Lift only your big toe while the other four stay down. Then reverse it — big toe down, four toes up. Ten slow reps each way. This looks silly and is harder than most people's gym program. It restores the independent big-toe control that a functional arch depends on.
3. Calf Capacity
Single-leg calf raises off a step, slow and controlled — 3 sets, building toward 20+ per side. In a zero-drop shoe, your calf and Achilles absorb load your cushioned heel used to take. If your calves can't handle it, your plantar fascia inherits the bill.
The 12-Week Barefoot Transition for Flat Feet
This is the protocol I give runners and students who pass the checks above. Slower than the internet wants. Faster than staying stuck forever.
Weeks 1–2: Barefoot at home. No new shoes yet. Walk around the house barefoot or in flat slippers 30–60 minutes daily. Continue the three exercises. Notice how your feet feel the next morning — that's your real feedback, not how they feel in the moment.
Weeks 3–4: Short walks in minimalist shoes. 15–20 minutes on flat, forgiving ground. Everything else stays in your normal footwear. Foot muscle soreness (like post-gym ache in the arch) is fine. Sharp heel pain, inner-ankle pain, or top-of-foot pain means back off for a week.
Weeks 5–6: Daily wear. Errands, school runs, easy days at work — 1–2 hours at a time, building toward a half day. Keep supportive shoes for long standing days. This is not a purity contest.
Weeks 7–8: Extended walking and light hiking. 45–60 minute walks, gentle trails. Uneven ground is actually excellent training — the foot gets thousands of small stabilizing reps per kilometre. Weeks 9–10: Most daily life in minimalist shoes. By now short foot and toe yoga should feel easy, and you should be at 20+ calf raises per side. If not, hold here. There is no prize for finishing week 12 on schedule.
Weeks 11–12: Introduce jogging — if you run. Strides only at first: 6–8 × 20 seconds of easy running within a normal walk, on grass if possible. Add roughly 10% running volume per week from there. Full barefoot running adaptation takes 6–12 months, not 12 weeks. The 12 weeks gets you to safe daily wear and the starting line of run training.
A personal note on why I'm strict about this: when I first tried minimalist shoes years ago, I did what every enthusiastic runner does — ignored my own advice and jumped my walking volume too fast during an orienteering training block in the hills. Two weeks of grumpy posterior tibialis tendons later, I restarted properly and had zero issues the second time. My feet weren't the problem. My patience was.

Choosing the Shoe (and Timing It Right)
For flat feet specifically, look for three things: a genuinely wide toe box (your big toe should sit straight, not angled inward), a flexible sole you can twist with your hands, and a secure midfoot hold so the shoe doesn't slide as your foot works.
